I think you should update as much as you want. I don't think there is an ideal frequency. Also, if you start feeling like updating is some sort of obligation, then it stops being fun. So I say just update when you feel like it.
Re. what to write about, I think anything that you find interesting will be interesting to your readers/friends. It doesn't have to be anything earthshattering or thoughtful.
If I find something interesting or memorable or unsettling or whatever, it tells me it has importance for me. Frequently, I don't know what the importance is. Sometimes when I write it down, the process of writing helps me to learn a little bit about the thing. Or not.
Frequently, I also learn something in the dialogue that ensues. Or not. It's a wonderful mystery either way.
I find this process of discovery fascinating, because it's all about me (yes I am really THAT self-centred!).
You can't have a breakthrough thought every day, but for me anyway, waiting until I have a breakthrough to explore and poke around is a sure way to never learn anything.
That's my philosophy of journal-writing -- that and I just think it's kind of fun and I like the social interaction.
